Not a list of things to try in theory. Five things that can actually work in the moment, when the heat is already rising.
You are overwhelmed and someone needs you to function right now. Your thoughts are moving too fast or not at all.
Here are three things that actually work in that moment.
These are not about calming down. Calming down implies the feeling should not be there. These are about giving the feeling somewhere to go. so it moves through you instead of out of you in a direction you did not choose.

The physiological sigh.
Two short inhales through the nose. back to back, without exhaling between them. and then one long, slow exhale through the mouth.
This is the fastest way to bring the nervous system down. The double inhale fully inflates the lungs and activates the part of the nervous system that calms. The long exhale does the actual work. One breath can change your state. not metaphorically, chemically. Inhale. Then inhale again at the top, a small sip of air. Then let it all out slowly. You can do this in the middle of a conversation. No one needs to know.

Five senses ground.
Name. silently, just for yourself. five things you can see, four you can hear, three you can touch, two you can smell, one you can taste. Or just one sense, slowly. Whatever you have access to right now.
When the mind is flooding, it has left the present moment entirely. It is somewhere in the past (that thing I said) or the future (what is going to happen). The senses only exist now. Bringing attention to them is not a distraction. it is a return. You come back to your body, to the room, to this specific moment. The spiral needs you elsewhere to keep running. The senses bring you back.

Name it out loud.
Say the word for what you are feeling. Not to the person in front of you necessarily. even just to yourself, under your breath, or quietly in your head.
When you are flooded, the part of your brain that thinks clearly has gone offline. Naming the emotion. saying the actual word. reactivates it. You cannot be fully overwhelmed and also narrating what is happening. The two states interfere with each other. The word creates a tiny gap. "I am angry right now." "I feel overwhelmed." "I am scared." One sentence. The precision matters less than the act of naming. You are moving from inside the feeling to seeing the feeling. That is the shift.

Cold water.
Cold water on your wrists. Cold water on your face. Holding something cold in your hands. It does not have to be dramatic. even running your wrists under the tap for fifteen seconds works.
Cold activates the dive reflex. a physiological response that slows the heart rate. It also forces a sensory shift so strong that the mind cannot stay where it was. You move from whatever spiral was happening to this: cold, here, now. It is abrupt. That is the point. Sometimes abrupt is what the moment needs.

The permission sentence.
Say to yourself. just one sentence: "I am allowed to feel this." Not "I should feel this." Not "this is fine." Just: I am allowed.
A lot of the overwhelm is not just the feeling. it is the shame about having it. The second layer of "I should not feel like this." When you give yourself permission, the second layer loosens. The feeling is still there. But it is just a feeling now, not evidence of something wrong with you. That distinction changes how you move through it.
These do not fix things. They do not make the hard thing go away. But they give you a moment. and in that moment, you have a choice you might not have had otherwise.
That is what regulation is. Not calm. Just a little more room.
"You don't need to calm down. You need somewhere to put it."
These tools give the feeling a direction. through you, instead of out of you sideways.
